The compromised run, rehearsed indoors: a fixed-pace treadmill kilometre, straight into a station movement beside the machine, six times over. It trains the exact transition from a running heart rate to a squatting heart rate that decides a HYROX result.

Warm-up

Set the treadmill to 1% incline and leave it there.

  • Walk then jog 1 set · 5 min building
  • Squats, lunges, arm swings beside the machine 1 set · 3 min Rehearse the step off and step on.

Main set: 6 rounds

Run at race pace, step off, complete the station work, step straight back on. Do not adjust the speed between rounds.

  • Treadmill run + wall balls Rounds 1 and 4 · 1 km + 20 reps Step off with the belt still running if you are confident. It saves 15 seconds.
  • Treadmill run + burpee broad jumps Rounds 2 and 5 · 1 km + 10 reps
  • Treadmill run + walking lunges Rounds 3 and 6 · 1 km + 30m Weighted if you have a bag or dumbbells.

Coaching notes

  • Locking the speed is the whole session. The moment you are allowed to slow down, the compromised-running stimulus disappears.
  • Set the pace at your realistic race pace, not your 5km pace. This session should be hard by round 4 and ugly by round 6.
  • Keep the station work right next to the machine. A 30-second walk to the rig changes the physiology you are training.
