The 6 sessions
HYROX Running Speed Intervals
Eight 400m repeats at 5km pace with short recovery, built to raise the ceiling that your race pace sits under. The eight runs in a HYROX are run at roughly 85 to 90% of your open 1km pace, so the only way to run them faster is to make that open pace faster first.
Hill Training HYROX Workout
Hill repeats are strength work disguised as running, and they load the exact hip and calf pattern the sled push demands. Ten efforts on a 5 to 8% gradient buys you leg strength without the joint cost of another heavy lifting day.
Stations: Sled push
Masters 50+ HYROX Workout
Built around the two things that change after 50: recovery takes longer and joints tolerate less impact. The aerobic stimulus stays high, the pounding comes down, and every movement has a low-impact alternative written into the notes.
Stations: Rowing · Farmers carry · Wall balls
Track Workout for HYROX Training
A pyramid session on the track: 400, 800, 1200, 800, 400, run at descending effort and rising discipline. It teaches pace judgement in a way a treadmill never can, because nothing holds the speed for you.
60-Minute Sunday HYROX Session
The weekend workhorse: an hour of steady, low-drama aerobic work with just enough station contact to keep the movement patterns sharp. Designed to be repeatable every Sunday for a training block without wrecking Monday.
Stations: Rowing · SkiErg · Wall balls
90-Minute HYROX Endurance Builder
Ninety continuous minutes at genuinely easy effort, rotating between running, rowing and skiing so no single tissue takes all the load. This is the aerobic base session that makes a 90-minute race feel survivable instead of desperate.
Stations: Rowing · SkiErg · Farmers carry
About this category
Eight kilometres of running is roughly half the moving time of a HYROX, and the runs are the part of the race that degrades most as fatigue accumulates. Running and endurance sessions are the second-largest cluster completed in the RoxHype app, behind strength, and for most intermediate athletes they are where the biggest time savings still sit.
A useful week has one hard running session, one long easy aerobic session, and everything else genuinely easy. The interval and track sessions here raise the ceiling your race pace sits under; the 60 and 90 minute aerobic sessions raise the floor so that run 7 does not fall apart. You need both, and they do not substitute for each other.
Run your easy sessions easy enough to hold a conversation. The most common mistake in HYROX training is running every session at a moderate, uncomfortable pace that is too hard to recover from and too slow to improve anything.
