Your first taste of the format: five stations, 400m runs, and loads set at roughly 60% of race weight. The point is to learn what a transition feels like when your heart rate is already at 170, not to produce a time worth comparing to anyone.

Warm-up

Longer than you think you need. Beginners get hurt in the first five minutes, not the last.

  • Walk then easy jog 1 set · 3 min walk, 3 min jog No pace target. Just get warm.
  • Bodyweight squats, arm circles, glute bridges 1 set · 15 / 20 / 15 Slow and controlled.

Main block: 5 rounds

Rest 60 seconds after each station. That rest is part of the workout, not a failure.

  • Run + SkiErg Round 1 · 400m run + 250m ski · rest 60s Pull to the hips, not past them. Let the legs help.
  • Run + sled push Round 2 · 400m run + 20m push · rest 60s Light sled. Learn the low, straight-arm position first.
  • Run + row Round 3 · 400m run + 400m row · rest 60s Damper 4 or 5. Slow the recovery, drive the legs.
  • Run + farmers carry Round 4 · 400m run + 60m carry · rest 60s Dumbbells are fine. Put them down before your form goes.
  • Run + wall balls Round 5 · 400m run + 30 reps Lighter ball, lower target if needed. Hit depth on every squat.

Cool-down

  • Easy walk 1 set · 3 min
  • Hamstring and chest stretch 1 set · 45s each

Coaching notes

  • Your first simulation should end with you thinking you could have done one more round. If it does not, the loads were too heavy.
  • Scale the load, keep the run. The running is the part of HYROX that catches beginners out, and it is the part that is free to practise.
  • Do this once, then do not repeat it for six weeks. Between now and then, build the base: two runs and two strength sessions a week.

How do I scale this?
Sets, reps and rest are written for a beginner athlete. Scale the load first and the rest second. If the movement falls apart, drop the weight before you add rest.
Where does this fit in a plan?
One session is a session. Sequence it into a week built around your race date and your weakest station on the training plan, or let the generator write one in the same format around your kit and time.
