HYROX Wall Balls Workout: the 100-Rep Strategy

One hundred wall balls is the last station of a HYROX and the one most likely to turn a good race into a bad one. This session drills the break strategy, the squat depth and the leg-driven throw that keep the shoulders alive for all 100 reps.

Warm-up

  • Row or bike 1 set · 4 min
  • Air squat and overhead reach 2 sets · 12 each · rest 30s Find full depth before the ball goes in your hands.
  • Wall balls, light ball 2 sets · 10 · rest 45s Groove the target height.

Strategy block

Three different break strategies, tested under equal fatigue. Rest 2 minutes between sets.

  • Set A: 100 reps as 25-25-25-25 1 set · 100 · rest 2:00 Time it. Note how you feel at rep 70.
  • Set B: 100 reps as 20-20-20-20-20 1 set · 100 · rest 2:00 Time it. More breaks, shorter sets.
  • Set C: 100 reps as 15-15-15-15-15-15-10 1 set · 100 Time it. This is the strategy most athletes are fastest with and least willing to try.
  • Note Run only one set per session. Rotate the strategy across three weeks and compare the times.

Cool-down

  • Walk and shake out the shoulders 1 set · 2 min
  • Quad, shoulder and thoracic stretch 1 set · 45s each

Coaching notes

  • The ball goes up because your legs drive, not because your arms press. If your shoulders burn before your quads do, you are throwing it wrong.
  • Break before failure, every time. A planned 5-second rest costs less than a missed rep and a reset.
  • Hit depth on every rep in training. No-repped wall balls in a race cost far more than the seconds you saved cutting depth.

Sets, reps and rest are written for a intermediate athlete. Scale the load first and the rest second. If the movement falls apart, drop the weight before you add rest.
