Beach HYROX Training Workout
Sand is an unforgiving surface and that is the entire benefit: it removes the elastic return from every step, so the calves, glutes and ankles do work they never do on a road. Forty minutes here builds the leg resilience that keeps run 7 from falling apart.

The session · 3 blocks · 40 min of work
01
Warm-up
8 minStart on the firm wet sand near the water line, not the soft dry sand.
- Easy jog on firm sand 1 set · 5 min
- Ankle circles, calf raises, leg swings 2 sets · 12 each Sand punishes unprepared ankles.
02
Main block: 4 rounds
26 minAlternate firm sand for the runs and soft sand for the strength work.
- Run on firm sand 4 sets · 600m Pace will be 20 to 40s/km slower than road. That is expected, not a problem.
- Soft sand shuttle 4 sets · 6 x 20m Brutal. Short steps, high knees.
- Burpee broad jump in soft sand 4 sets · 15 reps Landing is soft, pushing off is not.
- Walking lunge in soft sand 4 sets · 30m · rest 90s Closest free simulation of sandbag lunges under fatigue.
03
Cool-down
6 min- Walk in the shallow water 1 set · 4 min Cold water on the calves is a genuinely useful recovery tool.
- Calf and achilles stretch 1 set · 60s each
Coaching notes
- Barefoot on sand is fine for short efforts but build up. The first sand session of a summer should be half this length.
- Ignore your pace data entirely. Run by effort, because sand times mean nothing next to road times.
- Beaches slope. Alternate direction each round or one ankle takes all the camber.

Backyard HYROX Training Workout Ten metres of grass is enough. Shuttle runs replace the 1km run, a water container replaces the sled and the farmers handles, and burpee broad jumps stay exactly as they are on race day. A complete session in the time it takes to boil a kettle twice.

Questions people ask
How do I scale this?
Sets, reps and rest are written for a intermediate athlete. Scale the load first and the rest second. If the movement falls apart, drop the weight before you add rest.
Where does this fit in a plan?
One session is a session. Sequence it into a week built around your race date and your weakest station on the training plan, or let the generator write one in the same format around your kit and time.
